How Fat Loss Works

Fat loss comes down to using more energy than you take in over time. Every diet that works, works by that mechanism, whatever else it claims.

Overview

Fat loss happens when your body uses more energy than it takes in, so it makes up the difference from stored fat.

That is the mechanism. Low carb, high protein, fasting, keto and every other approach that produces fat loss does so by creating that same energy gap, usually by making it easier to eat less without noticing.

This is not a reason to dismiss diet styles. Adherence is the hard part, and a style that helps you stick to a deficit is genuinely useful. It is a reason to be suspicious of anyone claiming their approach works by some other route.

The surprise for most people is how small the exercise slice is, and how large daily movement is. An hour in the gym might cost 400 calories. Ten thousand steps versus three thousand can be a similar figure, every single day, without feeling like exercise.

Non-exercise activity also falls quietly when you diet. You fidget less, walk more slowly, take the lift. That is a real reason weight loss slows beyond what the maths predicts.

Weight is not fat

Scale weight moves for reasons that have nothing to do with fat.

The genuine signal is smaller than the noise, which is why a single weigh-in tells you almost nothing. Use a seven day rolling average and compare week to week.

Losing fat without losing muscle

A deficit alone will cost you muscle as well as fat. Two things reduce that substantially:

  • -Resistance training. Gives your body a reason to keep the muscle it has.
  • -Protein. Roughly 1.6 to 2.2g per kg bodyweight, higher within that range when the deficit is larger.

Cardio helps create the deficit. It does not protect muscle. If you only have time for one, lift.

Faster than that and you increasingly lose muscle, feel terrible, and stop. A 90kg person losing 0.7kg a week is doing well, even though it is less dramatic than the transformations sold to them.

Frequently Asked Questions

Do I have to count calories to lose fat?

No, but you do have to be in a deficit. Counting is the most reliable way to know whether you are. Portion control and consistent meal habits can work without it.

Is a calorie really just a calorie?

For energy balance, broadly yes. For appetite, muscle retention and health, absolutely not. Protein in particular is far more filling and more muscle-sparing than the same calories from fat or refined carbohydrate.

Why has my weight stopped moving?

Usually intake has crept up, daily movement has crept down, or both. Sometimes it is water masking real fat loss. Give it two weeks of honest tracking before changing anything.

Can I target fat on my stomach specifically?

No. Fat is mobilised from across the body and where you lose it first is largely genetic. Spot reduction does not work.
