Muscle Soreness Explained

Soreness tells you a session was unfamiliar, not that it was effective. Here is what causes it and what actually helps.

Overview

Delayed onset muscle soreness, or DOMS, is the stiffness and tenderness that appears roughly 24 to 48 hours after unfamiliar exercise.

The most persistent myth about it is that it measures workout quality. It does not. It measures novelty. A trained lifter making excellent progress is often not sore at all, and a beginner who did one unfamiliar session can barely walk for three days.

The lactic acid explanation has been out of date for decades but survives because it sounds plausible. Lactate clears from the blood well before soreness even begins.

The repeated bout effect

After one exposure to a movement, subsequent sessions produce far less soreness, and the protection lasts weeks.

This is why the first leg session after a break is brutal and the second is fine. It is also why chasing soreness by constantly changing exercises is counterproductive: you keep resetting the adaptation instead of building on it.

The important caveat concerns ice baths. They reduce soreness, but regular post-training cold immersion appears to blunt some of the muscle-building response. If your goal is growth, save cold immersion for competition periods rather than using it routinely.

Training while sore

Mild to moderate soreness is not a reason to skip a session. Training a sore muscle is generally safe, and light activity often relieves the soreness.

Soreness is diffuse, dull, and affects the whole muscle. Sharp, localised, one-sided pain is a different thing and deserves attention rather than a foam roller.

When to worry

Extreme soreness that does not ease after several days, combined with severe swelling, very dark urine, or feeling systemically unwell, can indicate rhabdomyolysis. It is rare but serious, most often following an extreme unaccustomed session. Seek medical help immediately rather than waiting it out.
